Workout Routine
FreeDumbbell only workout for anyone training at home with a pair of adjustable dumbbells and no bench: the r/Fitness Dumbbell Stopgap hits the whole body three times a week with squats, presses, hinges, rows and planks, and adds weight the moment you own three sets of ten. Hardy tracks every set for you: log your reps, and the app raises or lowers your working weights automatically according to the rules below, so you never touch a spreadsheet.
This 3 day dumbbell workout alternates two sessions with a day off between them and the weekend free (A / B / A, then B / A / B).
Both days accept either Bulgarian split squats or lunges; the original program lists them as interchangeable. Rest 1 minute between sets. Sessions take 30–40 minutes.
Every exercise uses double progression between 8 and 10 reps. Start with the lightest dumbbells you have and aim for 3×8; if even those are too heavy, do the movement with empty hands, as the original program says. Hardy sets the next session's rep targets one rep beyond what you just did. Reach 3×10 and the weight goes up 2.5 kg / 5 lb next time, with the targets back at 3×8. Miss a target and the targets drop one rep next time; miss at 3×8 and the weight drops two dumbbell steps (5 kg / 10 lb) and you rebuild. Planks are planned at 60 seconds: hold as long as you can and log the real time.
Starting TM is 90% of 1RM.
Double Progression: Work within 8-10 reps, adding one rep per successful session. At the top of the range, weight increases by 5 lbs; failing at the bottom decreases it by 10 lbs.
